Baseball Strength Training: What Actually Transfers to the Field

Baseball strength training works. That part is settled. What is not settled is what most high school programs actually do in the weight room.

Here is the short version. The tests that correlate with bat speed and pitch velocity are rotational, not vertical. The quality that separates hard throwers is how fast they can stop force, not how much they can produce. And the biggest injury risk for a young player is not the barbell — it is throwing tired, year round, on a body nobody prepared.

The Growth Plate Myth Is Dead

Start here, because it is still why a lot of 13-year-olds don't lift. The American Academy of Pediatrics addressed it directly in its clinical report on resistance training for children, published in 2020 and reaffirmed in November 2024. Its finding: well-designed programs have not been shown to harm growth plate health or linear growth. The same report notes children as young as five build strength through one-legged hops and frog jumps.

The AAP makes a second point that matters more for programming: what counts is training age, not birthday. A 13-year-old with two years under a bar has an older training age than a 16-year-old who has never squatted.

One middle school weight training teacher framed the risk math plainly. A push-up loads roughly two-thirds of a kid's bodyweight — about 45 pounds for a 70-pound player, or an empty barbell. The question was never whether the load sounds scary, but whether the athlete can control it.

Only the Rotational Plane Correlates

This is where most programs go wrong.

A 2021 study in the Journal of Strength and Conditioning Research put 35 college players through several power tests. Rotational medicine ball throw velocity tracked closely with bat swing speed (r = 0.65), throwing velocity (r = 0.62), and how hard they hit the ball (r = 0.53).

The standing broad jump and the lateral jump showed no significant link to either one.

Read that again. The jump tests your team runs in September say little about how hard anyone swings or throws in April.

Medicine ball throws are the fix, and they are cheap. Two or three sessions a week, three to five sets of four to six throws, at the start of the session while the athlete is fresh. High schoolers do well with a 6 to 8 pound ball. Younger players go lighter, 2 to 4 pounds, and chase speed instead of weight. A slow medicine ball throw trains nothing.

Braking Force Beats Jump Height

Two datasets look like they disagree here. They don't.

A 2026 study in the Journal of Human Kinetics put 32 adolescent pitchers on force plates. Absolute braking force during a countermovement jump, combined with height, explained 43.3% of the variance in fastball velocity.

A training facility tested 29 college pitchers and found the relationship between vertical jump force and velocity was near zero — an r² of 0.022.

The difference is what got measured. Jump height and total force are not the point. The braking phase is — how violently an athlete absorbs and reverses force on the way down.

That maps onto throwing exactly. As one arm care coach puts it, the rotator cuff works like brakes on a car. Your arm only goes forward as fast as it can decelerate.

So train the stop. Slow the lowering phase to two or three seconds on split squats and Romanian deadlifts. Add single-leg landings. Add reverse medicine ball throws, where catching the ball is the work.

What a Training Week Actually Looks Like

Baseball strength training has two settings, and the calendar decides which one you're in.

Off-season is where strength gets built: three to four sessions a week, two of them heavy, the rest going to sprints, jumps, and mobility. In-season is where it gets thrown away. Volume drops, intensity holds. Two full-body sessions a week at 30 to 45 minutes keeps what you built.

Most teams skip it, and the cost shows up in May. One player described his own high school seasons this way: "I used to go into the season at 175 and end it at 165. There's no excuse for that."

No Weight Room? Still No Excuse

Almost every guide assumes a rack, a hex bar, and a medicine ball. Plenty of players have none.

A bodyweight circuit covers more than people expect: split squat jumps, paused squats, dead-stop push-ups, side planks, and five explosive 10-yard sprints from a base-running stance. The pause and the dead stop are the trick — they strip out the bounce and force control through the range.

The Ten Minutes That Cut Injuries in Half

A randomized trial reviewed in HSS Journal found a 10-minute warm-up — five stretching movements, two dynamic mobility drills, two balance exercises — cut injuries in young players by half.

Ten minutes. Half.

Arm care belongs in the same low-cost, high-frequency bucket. Keep dumbbells at five pounds or under, run about 15 reps per movement, and move between them with almost no rest. The whole sequence takes five to seven minutes. Soup cans work if you don't own dumbbells. It is not something you tack onto the end of a lift — it is its own module, done most days.

What Strength Training Won't Do

Here it is straight.

A 2025 study of Japanese high school players found lean body mass significantly predicted bench press strength and swing speed. It also found no significant association between body composition and actual batting statistics. The authors recommended prioritizing technical skill over swing speed and raw strength.

Strength buys swing speed. Swing speed does not automatically buy hits.

Lifting also won't protect an arm that is being overused. The American Sports Medicine Institute lists poor physical conditioning as an elbow injury risk factor, but it ranks pitching volume and pitching while fatigued ahead of it. One prospective study of players aged 9 to 12 found those who regularly threw with arm fatigue faced dramatically higher odds of surgery or of leaving the game. In that same group, 83% met the scientific definition of early specialization. Only 31% thought they had.

So follow the pitch count limits, take at least two consecutive months off throwing every year, and be honest about whether your player is genuinely a multi-sport athlete or only says he is.

Weighted ball programs are the same trade. A 2018 controlled trial found six weeks of them raised velocity 3.3% and produced a 24% injury rate. The velocity is real. So is the bill.

Where to Start

Change one thing and make it the plane: trade some of the jumping for rotational medicine ball throws, thrown fast, early in the session. Change two and add the braking work — slow eccentrics, controlled landings.

Everything after that is discipline. Lift twice a week once games start. Warm up for ten minutes. Do arm care most days. Stop throwing for two months a year. None of it is expensive, and most teams still skip it.
